We spend hundreds of dollars on the latest carbon-plated racing shoes, track every gram of carbohydrate, and carefully map out our weekly training blocks. But when it comes to the single most critical factor in physical recovery, most runners leave their performance entirely to chance: sleep.
We often view sleep as passive time—hoping we’ll fall asleep by 9:00 PM and wake up refreshed. But for athletes, simply getting a baseline eight hours isn’t enough. True athletic adaptation happens in deep, restorative recovery sleep.
On a recent episode of the Marathon Running Podcast, we sat down with Laura Brewick, Chief Marketing Officer and General Manager at MOLECULE—a sleep technology company backed by a dedicated team of PhD-level scientists focused entirely on foam formulations and sleep recovery.

Look at elite endurance cultures like those in Kenya—napping and prioritized sleep are treated with the exact same gravity as track workouts and long runs.
2. You Need a “Pre-Sleep” Calming Routine
Runners are notoriously disciplined. We have dynamic warmups, post-run fueling windows, and stretching routines. Sleep demands that exact same level of structure.
To transition your body into true recovery, you need a presleep or calming routine starting about 60 minutes before you want to be asleep:
- Power Down the Screens: High-intensity blue light from phones, tablets, and TVs right in front of your eyes disrupts circadian signaling, tricking your brain into thinking it’s still daytime.
- Dim the Ambient Light: Transitioning to dim room lighting signals your body to begin producing sleep hormones naturally.
- Install Blackout Shades: Ambient outside light breaking into the room directly interferes with your body’s internal clock and disrupts early morning sleep cycles.
- Replace Scrolling with Reading: Instead of catching up on emails or watching videos before bed, pick up a physical book to quiet a racing mind without eye strain.
3. The Science of the Sleep Microclimate
One of the single biggest disruptors of deep sleep—especially for athletes and women over the age of 40—is elevated body temperature.
For your brain to transition into deep, slow-wave sleep, your core body temperature needs to drop roughly 2 degrees.
Room Temp vs. Sleep Surface
- The Thermostat Baseline: Aim to set your room thermostat to 68F which is 20F. While individual body mass and climate differences exist, a cooler external environment provides the essential baseline needed to pull heat away from your core.
- Beware of “Surface-Level” Cooling: Many bedding products use fibers that feel cool to the touch—similar to touching cold metal versus wood. While metal feels cold initially, it quickly warms up from your body heat. True cooling requires multi-layer airflow engineering throughout the entire mattress or pillow, allowing air circulation to continuously carry heat away all night long.
- The Feet Exception: Counterintuitively, having cold feet is a primary reason people struggle to fall asleep quickly. Wearing light socks to bed warms your extremities, signaling your blood vessels to dilate and helping your core temperature drop faster. The faster you fall asleep, the more cycle time you spend in deep recovery.
4. How to Properly Test a Mattress for Athletic Recovery
When runners shop for a mattress, they usually make two common mistakes: they test it for only 30 seconds, and they lie flat on their back when that’s not how they actually sleep.
If you’re testing a new sleep surface, keep these rules in mind:
- Lie Down How You Actually Sleep: If you’re a side sleeper, test the mattress on your side.
- Give It 15 Minutes: It takes time for body heat to build up. Spend a full 15 minutes in your natural sleeping position and ask yourself two key questions:
- Is this properly supporting my alignment and relieving pressure points?
- Am I starting to feel heat build up under my body?
- Account for Motion Transfer: If you sleep with a partner who tosses and turns, that movement constantly triggers micro-awakenings that disrupt your deep sleep cycles. Look for foam constructions designed to isolate motion on each side of the bed.
5. Treat Your Pillow Like a Precision Shoe Fitting
Most runners wouldn’t dream of buying shoes without considering arch support, stack height, and stride mechanics, yet they use whatever standard pillow happens to be on their bed.
Your pillow is just as personalized as your footwear:
- Account for Your Frame: The distance from your ear to the edge of your shoulder determines the loft (thickness) you need to keep your cervical spine neutrally aligned, especially for side sleepers.
- Address Past Injuries: Neck stiffness or previous injuries may require a dense, highly contoured foam for firm structural support.
- Match Your Heat Profile: If you radiate a lot of body heat, you need high-buoyancy, open-cell foams designed for maximum airflow rather than dense materials that trap heat around your head and neck.

Consistency in your sleep timing is just as vital as consistency in your training log. Jet lag and wildly shifting bedtimes disrupt your circadian rhythm, making it far harder to hit those restorative deep-sleep windows.
